What Is VO2 Max?
VO2 max is the maximum rate at which your body can take up and use oxygen during intense exercise, expressed in millilitres of oxygen per kilogram of body weight per minute (mL/kg/min). How Each Formula Works
Cooper 12-minute run (Cooper, 1968): VO2max = (distance in metres − 504.9) ÷ 44.73. Developed and validated against treadmill gas-analysis testing in US Air Force personnel, with a correlation of about r = 0.90 for trained individuals.
1.5 mile run: VO2max = (483 ÷ time in minutes) + 3.5. A widely used variant of the Cooper formula for a fixed-distance test, common in military and law enforcement fitness assessments.
Rockport 1-mile walk (Kline et al., 1987): VO2max = 132.853 − (0.0769 × weight in lb) − (0.3877 × age) + (6.315 × sex, 1 for male / 0 for female) − (3.2649 × walk time in minutes) − (0.1565 × finishing heart rate). This sub-maximal walking test was developed and validated in adults aged 30 to 69, with a correlation of about r = 0.88, and is the preferred option for people who should not attempt an all-out running test.
Resting heart rate method (Uth et al., 2004): VO2max = 15.3 × (estimated maximum heart rate ÷ resting heart rate), where estimated maximum heart rate uses the Tanaka et al. (2001) formula of 208 − (0.7 × age). This is the only method here that requires no exercise, but it is also the least precise, since it relies entirely on two heart rate figures rather than an actual performance measurement.
How Accurate Are These Estimates?
All four methods are published, peer-reviewed regression formulas validated against laboratory gas-analysis testing, but none of them replace an actual lab test. The run-based tests (Cooper and 1.5 mile) tend to be the most accurate for trained, motivated individuals, with roughly ±10% error compared with lab measurement. The Rockport walk test has a standard error of about 5 mL/kg/min and was specifically validated for adults aged 30 to 69 — results outside that age range should be treated with more caution. The resting heart rate method is the simplest but least precise, since it estimates rather than measures your maximum heart rate and doesn’t involve any actual exercise performance.
What Is a Good VO2 Max?
VO2 max varies enormously with age, sex and training status, so a single “good” number doesn’t exist — it depends entirely on who you’re comparing yourself to. As a general pattern, VO2 max is highest in the 20s, declines by roughly 10% per decade after 30 in sedentary adults (closer to 5% per decade in people who train regularly), and is on average 10-15% lower in women than in men of the same age and training status, largely due to differences in haemoglobin concentration, heart size and lean body mass.

Safety Before a Maximal-Effort Test
The Cooper and 1.5-mile tests both require an all-out maximal effort, which carries real cardiovascular demand. If you have a diagnosed heart condition, are new to exercise, are significantly overweight, or are over 40 and have not been screened for exercise, speak to a doctor before attempting a maximal-effort fitness test. The Rockport walk test is a gentler, sub-maximal alternative that doesn’t require pushing to exhaustion, and may be more appropriate if you’re unsure whether a maximal test is right for you.
